One kilogram is approximately 2.2 pounds, and one centimeter is approximately 0.39 inches. For example, a 30-year-old woman who is 5 feet 5 inches tall (165.1 cm) and weighs 140 pounds (63.5 kg) would calculate her BMR as follows:


​BMR = (10 x 63.5) + (6.25 x 165.1) - (5 x 30) - 161
​BMR = 635 + 1031.875 - 150 - 161
​BMR ≈ 1355.88 calories per day

This is where the concept of Total Daily Energy Expenditure (TDEE) comes into play. Your TDEE is your BMR adjusted for your daily activity level. ​Using our example, if the 30-year-old woman is moderately active, her TDEE would be:
​TDEE = 1355.88 x 1.55
​TDEE ≈ 2101.6 calories per day


​This number, approximately 2102 calories, is her maintenance calorie intake—the number of calories she needs to consume each day to maintain her current weight.


​Understanding these calculations allows you to set clear, realistic goals. To lose weight, a safe and sustainable approach is to create a moderate calorie deficit, typically 500 calories less than your TDEE per day. This deficit, spread out over a week, amounts to a loss of 3,500 calories, which is equivalent to one pound of body fat. For our example, the woman would aim for a daily intake of approximately 1600 calories to lose one pound per week.

Conversely, to gain weight, you can add a similar surplus of calories to your TDEE.
